Front-load, because the evening cannot carry it
The most common protein pattern on and after GLP-1s is back-loaded: coffee for breakfast, a light lunch, and then an evening where a suppressed appetite is somehow supposed to swallow 60g of catch-up. It never does. Flipping the day, 25 to 40g at the first meal, is the single easiest structural fix: it steadies appetite through the afternoon and shrinks dinner's job to something a small appetite can finish.
The 4pm connection: that late-afternoon pull toward the kitchen runs on a morning that ran on fumes. A protein-anchored breakfast is the quietest fix for the loudest hour. If the 4pm pull is a mental loop more than hunger, see the food noise protocol.
The six

Greek yogurt power bowl
~28gSingle-serve plain Greek yogurt plus an extra big spoonful from the tub, berries, a scatter of almonds or hemp seeds. Ninety seconds, no heat, no pan.
Pro move: Plain yogurt, then sweeten with the berries: flavored tubs trade about 6g of protein for sugar you will not miss.

Three-egg cheese scramble
~27gThree eggs, one slice of cheese, four minutes in a nonstick pan. Add a handful of spinach or leftover roasted vegetables if the fridge has them.
Pro move: Crack a dozen into a jar on Sunday and pour scrambles all week; the pan is the whole cost.

Cottage cheese + fruit
~25gA bowl of cottage cheese with peach slices or berries. Zero cooking, and the highest protein-per-spoonful you can buy.
Pro move: If the texture puts you off, blend it smooth once; most cottage cheese objectors are texture objectors.

Protein shake, upgraded
~30gWhey or plant protein blended with milk instead of water, plus a banana. The drinkable option for mornings when food is not happening.
Pro move: This is the dose-day breakfast: sip it over an hour and it still counts completely.

Egg bake slice
~26gThe meal-prep move: bake a cottage cheese egg casserole on Sunday, microwave a slice each morning. Five breakfasts from one dish.
Pro move: It doubles as the dinner-for-one on nothing-sounds-good nights; one bake covers both jobs.

Smoked salmon toast, doubled
~24gWhole grain toast, cottage cheese or Greek yogurt spread instead of cream cheese, generous smoked salmon. The weekend one.
Pro move: The spread swap is the trick: cream cheese carries about 2g protein, the same smear of cottage cheese carries about 8g.
If you cannot face food in the morning
Common on these medications, especially near dose day, and the answer is not forcing a plate: drink the protein. A shake sipped over an hour at your desk counts completely. The rule worth keeping is narrower than "eat breakfast": no protein-zero mornings. Coffee suppresses appetite on top of a medication already doing the same, so keep the coffee and put 30g next to it in whatever form goes down easiest.
Your exact target depends on your body and your phase; check it with the protein calculator, and see how the morning anchor fits the rest of the day in dinner ideas and the 4pm snack list.
